What is beta-alanine?

Beta-alanine is an amino acid your body uses as a building block to make another substance: , which accumulates in the muscle. On its own, beta-alanine does little; its role is to serve as raw material. The more you take, the more carnosine you store, and it is carnosine that buffers the acidity generated in the muscle during intense effort.

In the diet, beta-alanine comes from meat, poultry and fish; it is not found in plant sources. But the supplement is a different matter: it is made by synthesis, without animal-derived ingredients, so it is suitable for vegans and vegetarians. In fact, someone on a meat-free diet usually starts from lower carnosine levels, and so may notice the supplementation more.

Beta-alanine is not a stimulant: you do not feel it in the moment like a coffee before training. It works by accumulation, slowly filling the carnosine stores over several weeks.

What is it for?

The carnosine you make with beta-alanine works as a buffer inside the muscle. During intense effort the muscle grows more acidic, and that acidity is one of the things that forces you to slow down. Carnosine neutralizes part of that acidity, and that lets you sustain the intensity a little longer before fatigue sets in.

The improvement is small but real, and it is well measured: on average, around 2-3% in the efforts where it fits. That may seem little, and for most people it is; but in competition, a few seconds decide races.

Who is it for?

Here is the question that really matters, because beta-alanine is not equally useful for everything. It helps in intense efforts lasting, more or less, between one and four minutes. That is its terrain.

Sports that benefit include rowing, middle-distance swimming, middle-distance running in athletics, combat sports (judo, jiu-jitsu, taekwondo) and intermittent team sports, where you repeat sprints with short rests: soccer, basketball, volleyball.

And now what it does not do, which is just as important:

It does not improve maximal strength. If your goal is to lift more weight in a single repetition, beta-alanine is not your supplement.
It is no use for efforts under a minute. A short sprint is too brief for the buffer to come into play.
It does not improve steady-pace endurance. A marathon is not its terrain.

If your sport is not on the first list, it is honest to tell you that the benefit is concentrated in that one-to-four-minute range and thins out beyond it.

The documented average improvement is 2-3%. Below one minute the effort ends before acidity becomes limiting; above four, fuel and oxygen govern, not acidity.

How is it taken?

The dose the evidence works with is 3.2 to 6.4 grams a day (the position of the International Society of Sports Nutrition, ISSN, places the effective range at 4–6 g/day; Trexler et al., 2015). Since the effect depends on gradually filling the carnosine stores, what matters is not what time you take it, but keeping it up daily for several weeks. The improvement begins to be noticeable from four weeks and settles in around ten or twelve.

Unlike other supplements, here the time of day is irrelevant: there is no need to take it before training. Whether you train that day or not, the effect depends on consistency, not on timing.

In the studies, the daily dose is usually split into doses of 1.6 grams or less. The reason is not efficacy but tolerance, and it has to do with the effect we describe just below.

The tingling (paresthesia)

Beta-alanine has a characteristic, well-documented side effect: a tingling in the face, neck or hands, that appears some ten or twenty minutes after intake and clears on its own within an hour or an hour and a half. It is called , and it is the only adverse effect that appears consistently in the studies. Its intensity depends above all on how much you take at once.

It is harmless. It is not an allergy and does not indicate that anything is wrong: beta-alanine briefly activates some skin receptors, with no further consequences.

It is worth dismantling a very widespread misunderstanding: the tingling does not mean the supplement is working. They are independent things. The effect on performance is cooked slowly, over weeks of accumulation; the tingling is an immediate reaction to the dose taken all at once. You can have a lot of tingling and little effect, or the other way around.

The studies observe that the tingling eases when the dose is split into smaller doses, when it is taken with some food, or with the so-called “sustained-release” formulas, designed precisely to release the beta-alanine more slowly.

Is it legal? Will it trigger a positive on a test?

Beta-alanine is not banned by the World Anti-Doping Agency (WADA). It is legal in competition and does not trigger a positive.

That said, there is a nuance that does not depend on beta-alanine itself, but on the supplement world in general: some products are contaminated with banned substances that do not appear on the label. That is why, for anyone competing under anti-doping control, there are independent certification seals (such as Informed Sport or NSF Certified for Sport) that test every batch before it reaches the market.

Who should not take it?

In healthy adults, beta-alanine has a good safety profile at the usual doses. Even so, it is worth being cautious:

During pregnancy or breastfeeding, there are no studies confirming its safety. It is not that a risk has been demonstrated: it is that it has not been investigated, and given that lack of data the prudent thing is to discuss it with a professional.
The same goes for children and adolescents: there is a lack of information on its safety at these ages, so the decision rests with a healthcare professional.
